A few short years ago I took up triathlon and thus had to learn how to swim (not my favorite activity.. it's hard)! I came upon a website called Swim Smooth and have read many helpful articles all related to becoming a stronger swimmer. The article that follows is one of many that are worth reading and re-reading.&lt;br /&gt;&lt;a name='more'&gt;&lt;/a&gt;&lt;br /&gt;As you might already know, swimming is a sport limited by stroke technique not strength or brute force. Great swimmers have fantastic stroke technique which minimises their drag and maximises their propulsion, moving them quickly and efficiently through the water.&lt;br /&gt;&lt;br /&gt;If you are a beginner or intermediate level freestyle swimmer you will have some flaws in your stroke technique that are holding you back, making you slower and less efficient than you could be. At Swim Smooth we have individually coached thousands of swimmers and in this time we see five stroke problems come up time and time again, at least one is in place in nearly every swimmer.&lt;br /&gt;&lt;br /&gt;We're going to take a look at each of these "Five Most Common Flaws" in turn and dip into Swim Smooth's methodology to give you a drill or visualisation to help improve each. You might already have a good idea which of these problems exists in your stroke but if not then ask a friend, coach or lifeguard to watch you swim and feed back to you.&lt;br /&gt;&lt;br /&gt;&lt;b&gt;Classic Flaw 1: Holding Your Breath Underwater&lt;/b&gt;&lt;br /&gt;&lt;br /&gt;If you stood at the side of your pool and watched everyone swim, breath holding is probably the most common flaw you will see. Holding onto your breath underwater increases the buoyancy in your chest and acts to sink your legs. If you suffer from sinky legs in the water then this is the first thing to get right in your stroke to improve your body position. Holding your breath also makes things feel much more tense as the CO2 builds up in your system.&lt;br /&gt;&lt;br /&gt;&lt;i&gt;How to fix it:&lt;/i&gt; During freestyle you should be exhaling whenever your face is in the water. At first it can feel very unnatural to do this and it can take some getting used to. Go to the deep end of your pool and tread water, take a breath in and then exhale which allows you to sink underwater. If you have trouble sinking, this is a sign you're used to holding onto your breath! Keep practising exhaling more smoothly until you are able to sink down to the bottom. It can be surprising how much air is in there and how you might have only been breathing with the top of your lungs before:&lt;br /&gt;sinkdown&lt;br /&gt;&lt;br /&gt;When you start to swim again afterwards, focus on exhaling smoothly into the water between breaths. You should feel more relaxed straight away and also feel it helps keep your legs higher in the water.&lt;br /&gt;&lt;br /&gt;&lt;b&gt;Classic Flaw 2: Crossing Over In Front Of The Head&lt;/b&gt;&lt;br /&gt;&lt;br /&gt;When you swim freestyle, your hands should never cross the centre line. Crossing over like this might happen only on one side or only when you go to breathe. A crossover causes you to snake down the pool adding drag and it harms your catch on the water, reducing your propulsion:&lt;br /&gt;crossover&lt;br /&gt;&lt;br /&gt;&lt;i&gt;How to fix it:&lt;/i&gt; The temptation here is to simply think about going wider with your arm stroke, the problem with this approach is that you end up being very flat in the water with little body rotation. Instead of taking your arm wider, think about drawing your shoulder blades together and back – this will straighten out your arm stroke. The perfect way to practise this is kicking on the side with some fins (flippers) on:&lt;br /&gt;kick on side&lt;br /&gt;&lt;br /&gt;As you do this be aware of the position of your lead hand, you will probably find it wants to cross over in this position too! To straighten it, draw your shoulder blades together and back "shoulders back chest forwards". You'll become aware that it's a slumping of the shoulders forward that is causing the crossover and the fix is to draw your shoulders back as you swim.&lt;br /&gt;&lt;br /&gt;As you start swimming the full stroke again simply think about the middle finger on each hand and pointing that gun-barrel straight down the pool as you swim. This is a very simple visualisation which helps transfer better alignment into your full stroke.&lt;br /&gt;&lt;br /&gt;&lt;b&gt;Classic Flaw 3: Scissor Kick&lt;/b&gt;&lt;br /&gt;&lt;br /&gt;A scissor kick is a horizontal parting of the legs in the water which causes a large amount of drag. This normally happens during or immediately after breathing and can be very quick – watch carefully or you might miss it:&lt;br /&gt;scissor kick&lt;br /&gt;&lt;br /&gt;In nearly all cases, the cause of a scissor kick relates to a crossover in the stroke (see flaw 1). The cross-over causes a loss of balance which results in a scissor kick shortly after to stabilise yourself. It's normally an unconscious reaction – you probably don't even know you're doing it!&lt;br /&gt;&lt;br /&gt;How to fix it: The first thing to do is remove the crossover (see flaw 1), very often this is enough to remove the scissor all by itself. To help re-enforce a better kicking action, as you swim gently brush your big toes together as they pass: tap tap tap. When you go to breathe, instead of thinking about the breath keep your attention on your toes and keeping the tapping constant – a big gap between taps is probably a big parting of the legs!&lt;br /&gt;&lt;br /&gt;&lt;b&gt;Classic Flaw 4: Kicking From The Knee&lt;/b&gt;&lt;br /&gt;&lt;br /&gt;If you have a running or cycling background you're at high risk from this one! A good freestyle leg kick is performed with a nearly straight leg, with only a slight relaxed flex at the knee in time with the kick. The kicking action should predominantly be from the hip not the knee:&lt;br /&gt;bent knee kickstraight leg kick&lt;br /&gt;&lt;br /&gt;As soon as you bend your knee you present your thigh as a blunt object to the water and you push against the flow creating huge amounts of drag.&lt;br /&gt;&lt;br /&gt;&lt;i&gt;How to fix it&lt;/i&gt;: To reprogram your leg kick, practise some torpedo push-offs from the wall with a very strong kick. Do this for about 10-15 meters using a strong kick and then swim easy pace to the end of the pool, lightly tapping your toes as mentioned in flaw 3. Do several of these in succession:&lt;br /&gt;&lt;br /&gt;- First time focusing simply on keeping your legs straight and kicking form the hip.&lt;br /&gt;&lt;br /&gt;- Second time imagine you have a coin between your butt cheeks and you've got to keep it there as you kick by lightly clenching your glutes.&lt;br /&gt;&lt;br /&gt;- Third time stretch through your core as tall and straight as you can in the water.&lt;br /&gt;&lt;br /&gt;Kicking hard like this with good technique helps your nervous system learn a better kicking action.&lt;br /&gt;&lt;br /&gt;&lt;b&gt;Classic Flaw 5: Over-reaching and putting on the brakes&lt;/b&gt;&lt;br /&gt;&lt;br /&gt;If you have been working on your stroke length, trying to make you stroke more efficient you might have fallen foul of this. Many swimmers trying to lengthen out as much as possible end up dropping their wrists and showing the palm of their hand forwards. This just applies the brakes to your stroke:&lt;br /&gt;dropped wrist&lt;br /&gt;&lt;br /&gt;&lt;i&gt;How to fix it&lt;/i&gt;: Practice kicking on the side with fins again and become aware of the position of your lead hand. Is the wrist dropped and pointing forwards? Work on correcting this, actually tipping your wrist slightly the other way so your fingers are angled a few degrees downwards. You can start out with just a few steps and increase gradually as you get stronger.&lt;br /&gt;&lt;br /&gt;&lt;b&gt;Step 1:&lt;/b&gt; Get down in a push up position with your hands and toes on the floor, then drop your torso so it is almost touching the ground. (Your torso will remain just a few inches off the ground throughout the movement.) Keep your back straight.&lt;br /&gt;&lt;a name='more'&gt;&lt;/a&gt;&lt;br /&gt;&lt;b&gt;Step 2:&lt;/b&gt; Start moving forward by lifting your left arm and right leg off the floor slightly and going forward. Keep your body in the same alignment, don't lift your hips toward the ceiling.&lt;br /&gt;&lt;br /&gt;&lt;b&gt;Step 3:&lt;/b&gt; Next, lift your right arm and left leg to come forward.&lt;br /&gt;&lt;br /&gt;Keep moving along slowly in this manner. Also, exhale on the way up and inhale on the way down. The &lt;a href="http://www.youtube.com/watch?v=t97EjUsCFNw" target="_blank"&gt;inverted row&lt;/a&gt; is a perfect exercise to strengthen the upper back and rear shoulders and is a much simpler alternative to a regular pull-up or chin-up.&lt;br /&gt;&lt;a name='more'&gt;&lt;/a&gt;&lt;br /&gt;Begin with a horizontal bar at either chest or hip height (you may use a Smith machine at a gym or a pull-up bar securely wedged in a door frame at the home). Sit under the bar with your legs straight out in front of you, no bend in the knees. Grab the bar above you with your hands facing forward, a little wider than shoulder width apart. Lift your hips off the floor so your body is in a straight line from shoulders to hips to heels. Inhale and pull your body up, chest to the bar. Exhale as you slowly lower your body back down toward the floor but do not come all the way down. Keep your body in the straight line position and once arms are fully extended (straight), inhale and pull yourself up again. Repeat 8-12 times. For added difficulty set your heels on a block or chair while performing the exercise, and/or add a two-second pause at the top of the exercise when your chest reaches the bar. &lt;br /&gt;&lt;br /&gt;Do several sets with a good 30 second to minute rest between sets. The  study, from scientists at Canada's McMaster University, adds to the  growing evidence for the benefits of short term high-intensity interval  training (HIT) as a time-efficient but safe alternative to traditional  types of moderate long term exercise. Astonishingly, it is possible to  get more by doing less!&lt;br /&gt;&lt;a name='more'&gt;&lt;/a&gt;&lt;br /&gt;The study, from scientists at Canada's McMaster University, adds to the  growing evidence for the benefits of short term high-intensity interval  training (HIT) as a time-efficient but safe alternative to traditional  types of moderate long term exercise. Astonishingly, it is possible to  get more by doing less!&lt;br /&gt;&lt;br /&gt;"We have shown that interval training does not have to be 'all out' in  order to be effective," says Professor Martin Gibala. "Doing 10  one-minute sprints on a standard stationary bike with about one minute  of rest in between, three times a week, works as well in improving  muscle as many hours of conventional long-term biking less strenuously."&lt;br /&gt;&lt;br /&gt;HIT means doing a number of short bursts of intense exercise with short  recovery breaks in between. The authors have already shown with young  healthy college students that this produces the same physical benefits  as conventional long duration endurance training despite taking much  less time (and amazingly, actually doing less exercise!) However, their  previous work used a relatively extreme set-up that involved "all out"  pedaling on a specialized laboratory bicycle. The new study used a standard stationary bicycle and a workload which was still above most  people's comfort zone -about 95% of maximal heart rate -- but only about  half of what can be achieved when people sprint at an all-out pace.&lt;br /&gt;&lt;br /&gt;This less extreme HIT method may work well for people (the older, less  fit, and slightly overweight among us) whose doctors might have worries  about them exercising "all-out." We have known for years that repeated  moderate long-term exercise tunes up fuel and oxygen delivery to muscles  and aids the removal of waste products. Exercise also improves the way  muscles use the oxygen to burn the fuel in mitochondria, the microscopic  power station of cells.&lt;br /&gt;&lt;br /&gt;Running or cycling for hours a week widens the network of vessels  supplying muscle cells and also boosts the numbers of mitochondria in  them so that a person can carry out activities of daily living more  effectively and without strain, and crucially with less risk of a heart  attack, stroke or diabetes.&lt;br /&gt;&lt;br /&gt;But the traditional approach to exercise is time consuming. Martin  Gibala and his team have shown that the same results can be obtained in  far less time with brief spurts of higher-intensity exercise.&lt;br /&gt;&lt;br /&gt;To achieve the study's equivalent results by endurance training you'd  need to complete over 10 hours of continuous moderate bicycling exercise  over a two-week period.&lt;br /&gt;&lt;br /&gt;The "secret" to why HIT is so effective is unclear. However, the study  by Gibala and co-workers also provides insight into the molecular  signals that regulate muscle adaptation to interval training. It appears  that HIT stimulates many of the same cellular pathways that are  responsible for the beneficial effects we associate with endurance  training.&lt;br /&gt;&lt;br /&gt;The upside of doing more exercise is well-known, but a big question for  most people thinking of getting fit is: "How much time out of my busy  life do I need to spend to get the perks?"&lt;br /&gt;&lt;br /&gt;Martin Gibala says "no time to exercise" is not an excuse now that HIT  can be tailored for the average adult. We all try to eat right, get regular exercise and control  stress. But the reality is, this world we've created conspires at every  turn to make us look and feel old, ill, and weak. We breathe polluted  air, we don't get enough sun, we stress about bills, traffic and the  economy, we don't always get enough sleep or exercise, we don't always  eat as we should, and when we do, even the best natural foods are not as  abundant in micronutrients as they once were.&lt;br /&gt;&lt;a name='more'&gt;&lt;/a&gt;&lt;br /&gt;Some of the most critical  nutrients are missing entirely - and it's only getting worse as the  commercialization of food continues to spiral out of control. For these  reasons and many others supplementation is an integral part of the  Primal Blueprint. Which is why I started this series of newsletters: to  provide insider information on the top supplements you should consider  taking for optimum health and longevity.&lt;br /&gt;&lt;br /&gt;This week we'll explore &lt;i&gt;Inositol&lt;/i&gt;.&lt;br /&gt;&lt;br /&gt;&lt;b&gt;What it does:&lt;/b&gt; In nature, inositol is found in multiple  forms. Most people know it as a nutrient found in certain foods  (especially grapefruit), but it can also be synthesized in the human  body from glucose. For years, it was pegged as B8 - a member of the  B-complex group of vitamins - but it's now classified as an essential  nutrient, a crucial actor in several important physiological functions.  In the dietary supplement world, inositol has gained considerable  traction as an effective treatment for depression, anxiety,  obsessive-compulsive disorder, and impotence. There's even evidence that  inositol has a chemopreventive effect on lung cancer patients.&lt;br /&gt;&lt;br /&gt;&lt;b&gt;Studies show: &lt;/b&gt;In a double-blind, controlled, crossover  trial of inositol versus fluvoxamine for the treatment of panic  disorder, inositol won out handily against the established  pharmaceutical. Patients taking inositol had fewer panic attacks, and  patients taking fluvoxamine had considerably more side effects,  including nausea and exhaustion. Another comprehensive look at existing  inositol studies found that four weeks of supplementation offered  significant benefits for patients suffering from clinical depression,  although purported benefits for autism and ADDH were non-existent.  Diabetic patients experiencing impotence may find solace in a study  showing that a dual inositol/folic acid supplement was able to improve  erectile dysfunction in 176 patients with Type 2 diabetes. There also  appears to be potential for inositol supplementation as a treatment for  OCD sufferers, but further studies are needed to accurately determine  the exact neuronal pathways responsible for the changes. And finally,  although further investigation is needed, inositol supplements appear to  be safe and well tolerated as potential chemopreventives for lung  cancer patients.&lt;br /&gt;&lt;br /&gt;&lt;b&gt;Why I like it:&lt;/b&gt; Inositol is already found in nature,  and our bodies even manufacture it, so the extensive research on its  safety and efficacy is enough to convince me that supplementation is  both useful and harmless. It's been favorably compared to potent  pharmaceuticals, so anyone looking to minimize pill intake might find  inositol useful.
